About this grind:
This day emphasizes the back of your legs and that deep muscle soreness that sneaks up on you around hour 3 post-workout. Building strong hamstrings reduces knee strain and powers athletic movement. Your posterior chain is your engine, today we upgrade it. (Make sure you warm up! Leg swings, bodyweight RDLs, hip bridges)
1) Romanian Deadlifts – 4 sets of 8–10 reps
Hip hinge with a slight knee bend, and lower until hamstrings stretch. Keep bar tight to the body. This builds strong, resilient hamstrings and glute tie-in.

2) Hip Thrusts – 4 sets of 10–12 reps
Drive through heels and squeeze at the top. Full lockout matters. This is THE king for glute growth.

3) Hamstring Curls – 3 sets of 12–15 reps
Slow down the negative, that’s where the gains are. Don’t cheat or twist. Creates round, strong hamstrings and boosts knee stability.

4) Reverse Lunges – 3 sets of 10 reps per leg
Step back, not forward, this biases glutes more than quads. Keep torso leaned slightly forward. A glute-focused unilateral killer.

5) Step-Ups – 3 sets of 8–10 reps per leg
Drive through the heel and avoid pushing off with the lower foot. Don’t rush. This builds real-world leg strength and athletic power.

6) Cable Abductions or Banded Side Walks – 3 sets of 15–20 reps
Keep feet pointed forward and tension on the band. Go slow and controlled. This strengthens lateral glute muscles for stability and shape.

Cooldown / Warm Down
Get deep into glute and hamstring stretches for 3–5 minutes. Relax and breathe into the tension. This helps prevent next-day robotic walking mode.
